We do not republish age-banded rep and run-time tables here because those belong to MINDEF and they are what actually decide your Gold number.
Where do Gold points actually come from?
The run is 50 of 100 points. People chasing Gold on push-ups and sit-ups alone are solving the smaller half of the test. Station work still matters — a zero at any station fails you regardless of the total — but if you are stuck at Silver, the first question is your 2.4km time, not whether you can squeeze three more sit-ups.
How to train the run, including even-split pacing, is in our 2.4km run guide. The three-station overview is on IPPT and NAPFA coaching.
What does an 8-12 week Gold block look like?
| Day | Session | Purpose |
|---|---|---|
| Tue | Push-up / sit-up practice + easy strength | Station points without wrecking the run |
| Wed | Intervals (e.g. 6 × 400m) at faster than target pace | Speed reserve for the 2.4km |
| Fri | Station mock (timed sets) + easy base run | Test-day rehearsal, aerobic base |
| Sun | Tempo or long easy run | The engine Gold is built on |
| Other days | Walk, mobility, sleep | Recovery is part of the programme |
Start with a baseline mock of all three stations. Train 8-12 weeks. Re-mock every two to three weeks against your age-band table. Peak with a dress rehearsal 7-10 days out, then keep the final week short and sharp — do not smash a max 2.4km three days before the real one.

What mistakes keep people off Gold?
- Starting the run too fast and fading — even or slight negative splits beat a heroic first lap
- Only training stations in the last two weeks
- Ignoring the age-band table and copying a 22-year-old's targets
- Sleeping badly and wondering why the run will not move
- Booking the test with no mock under the same order: push-ups, sit-ups, then the run
When does a trainer actually help?
When you keep missing the same station, when your run pacing is guesswork, or when you have eight weeks and no plan. We coach NSFs, NSmen and pre-enlistees at a track, park connector, home or condo gym. We train to your age-band table, not to a generic 'do more'. If you fail a window, NS FIT is the mandatory follow-up — getting the score inside the window is cheaper than that.
